How Often Should You Do HIIT?

HIIT works because it's hard — which is exactly why you can't do it every day. For most people, 2–3 sessions a week hits the sweet spot between stimulus and recovery.

The short answer

For most people, 2–3 HIIT sessions per week, on non-consecutive days, is the sweet spot. It's enough to drive adaptation while leaving room to recover — and recover is where the gains actually happen.

Why not every day?

True high-intensity work stresses your muscles, nervous system, and joints. Stack hard sessions back-to-back without recovery and you get diminishing returns, worse performance, and a higher injury risk. More is not better here — better is better.

Intermediate2–31–2 easy cardio or strength days
Advanced3–4Easy days are non-negotiable

Signs you're overdoing it

  • Workouts feel harder than usual at the same effort.
  • Lingering soreness, poor sleep, or a flat mood.
  • Resting heart rate creeping up day to day.

If you see these, take an extra rest day — it's not a setback, it's the plan working.

Pair hard with easy

The best weekly mix usually blends a few HIIT days with lower-intensity movement and rest. We break down how the two complement each other in HIIT vs steady-state cardio. New to intervals? Ramp up slowly with the beginner's guide.

Safety note. Consult a healthcare professional before starting vigorous exercise if you have any medical conditions, and progress gradually.
