How to Set Up a Tabata Timer (the Right Way)

A Tabata timer does one job brilliantly: it tells you when to go all-out and when to rest, so you never have to look at a clock. Here's how to set one up properly.

The core settings

Classic Tabata is one fixed recipe. Enter these and you're done:

SettingValue
Work20 seconds
Rest10 seconds
Rounds8 (one 4-minute block)
Prepare / countdown5–10 seconds to get in position

Add a warm-up

Jumping straight into all-out effort cold is a recipe for injury. Set a short "prepare" countdown, and do 3–5 minutes of easy movement before you start the block.

Audio and haptic cues matter

At full effort you can't read a screen. A good timer signals each transition with a clear sound and a vibration, so you react to the cue, not the clock. On Apple Watch the haptic tap on your wrist is the feature you'll rely on most.

Chaining blocks & custom HIIT

Want longer than four minutes? Add a rest between rounds and stack multiple blocks, or change the numbers entirely (e.g. 45s work / 15s rest × 12) for a custom HIIT circuit. Same timer, different recipe — see Tabata vs HIIT.

Common mistakes

  • Resting too long — 10 seconds is the point; don't stretch it.
  • Not going hard enough — the structure only works at high intensity.
  • Watching the screen — trust the cues and keep your head up.

Set it up on iPhone & Apple Watch

In the Tabata — HIIT Timer app: enter work, rest, and rounds, save it as a preset, and start. It syncs to your Apple Watch, guides every interval with sound and haptics, and logs the workout to Apple Health automatically. New to a watch setup? See the best interval timer for Apple Watch.

Set it up in under a minute

Create your interval, save it as a preset, and run it on iPhone or straight from your Apple Watch.
