HIIT — high-intensity interval training — is the umbrella that Tabata, sprints, and circuit workouts all fall under. The idea is simple: alternate short bursts of hard effort with easier recovery.
How HIIT works
Instead of holding one steady pace, HIIT alternates work intervals (hard, near your limit) with recovery intervals (easy or rest). You repeat that cycle for a set number of rounds. Because the hard efforts are short, you can hit an intensity you could never sustain continuously — and that intensity is where a lot of the benefit comes from.
Why it's so time-efficient
- More work in less time. Short, hard bursts burn more calories per minute than steady cardio.
- Conditioning. Intervals improve both aerobic and anaerobic fitness.
- A modest afterburn. Hard sessions slightly raise your metabolism afterward (EPOC) — real, but usually small.
Common HIIT formats
| Format | Work / rest | Feel |
|---|---|---|
| Tabata | 20s / 10s × 8 | Maximal, 4-minute blocks |
| Classic HIIT | 40s / 20s | Hard but repeatable |
| 1:1 intervals | e.g. 60s / 60s | Balanced, beginner-friendly |
| Sprint intervals | 30s hard / 2–4 min easy | All-out, long recovery |
Tabata is the most extreme of these — see Tabata vs HIIT for the difference, or What Is Tabata? for the science.
Who it's for
HIIT scales to almost anyone because you control the intensity. Beginners start with longer recovery and a moderate pace; advanced athletes go near-maximal. If you're just starting, our beginner's guide walks through a safe first session.
Safety note. HIIT raises heart rate and blood pressure fast. If you have any medical conditions, are pregnant, or are new to vigorous exercise, check with a healthcare professional first, warm up, and build up gradually.
How to start
Pick one movement (bodyweight squats, a bike, or a brisk treadmill), warm up, then try 6–8 rounds of 30 seconds work / 30 seconds easy. The only tricky part is timing — which is why a dedicated interval timer with audio and haptic cues, like the Tabata — HIIT Timer app, makes it effortless to run on iPhone and Apple Watch.
